8 Key Nutrients for a Well-Planned Vegan Diet

A well-planned vegan diet can provide all the nutrients your body needs while offering a wide range of health benefits. Like any eating pattern, though, it requires a little planning to ensure you're meeting your nutrient needs. Below are eight nutrients that deserve a little extra attention, why they matter, where to find them, and simple, evidence-based strategies to help you thrive on a vegan diet.

Vitamin B12

Vitamin B12 is essential for red blood cell formation, DNA synthesis, healthy nerve function, and normal energy production.1,2 Unlike many other nutrients, naturally occurring vitamin B12 is found almost exclusively in animal foods, making it one of the nutrients that requires the most attention on a vegan diet.

Research consistently shows that vegans have the lowest vitamin B12 intake and the highest risk of deficiency when they do not regularly consume fortified foods or take a supplement.3–10

Reliable vegan sources of vitamin B12 include fortified nutritional yeast, some plant-based milks, yogurts, meat alternatives, and breakfast cereals. However, because fortified foods may not always provide enough B12 consistently, experts recommend that vegans regularly consume fortified foods and/or take a vitamin B12 supplement.2,9

For most healthy adults, taking 50–250 µg of cyanocobalamin daily or 500–1,000 µg a few times per week has been shown to effectively maintain adequate vitamin B12 status.2,11 Cyanocobalamin is the most well-studied, stable, and reliable form of vitamin B12 for maintaining adequate levels.2,11 Regular monitoring of vitamin B12 status is also recommended to help ensure long-term adequacy.


Vitamin D

Vitamin D is best known for helping your body absorb calcium and maintain strong, healthy bones.12 It also plays important roles in immune function, cell growth, and many other processes throughout the body.12

Getting enough vitamin D is especially important if your calcium intake is low, since vitamin D is needed to help your body use calcium effectively. This can be a concern for some vegans because dietary sources of vitamin D are limited, and calcium intake is often lower than recommended. Studies consistently show that, without fortified foods or supplements, vegans tend to have lower vitamin D intakes and lower blood vitamin D levels than omnivores.1,4–7

Although your body can produce vitamin D when your skin is exposed to sunlight, factors such as where you live, the season, skin pigmentation, age, and sunscreen use all affect how much is made.1 As a result, many people (especially during the winter months or for those with limited sun exposure) need to rely on food or supplements to meet their vitamin D needs.1

Good vegan sources of vitamin D include fortified plant-based milks, fortified cereals, fortified juices, and UV-exposed mushrooms.1 Regularly consuming fortified foods and/or taking a vitamin D supplement is recommended for people following a vegan diet.4,5,7 Since vitamin D is a fat-soluble vitamin, taking it with a meal that contains some fat can help improve absorption.13,14


Calcium

Calcium is essential for building and maintaining strong bones, but it also plays important roles in blood clotting, muscle contraction, nerve signaling, hormone release, and many other functions throughout the body.1

Studies consistently show that vegans tend to consume less calcium than vegetarians and omnivores.1,4,5,15 However, getting enough calcium isn't just about how much you eat - it's also about how well your body absorbs it. The amount of calcium absorbed varies substantially depending on the food source.1

Fortified plant-based milks and calcium-set tofu provide calcium that is absorbed about as well as dairy milk.1 Low-oxalate vegetables, such as kale, bok choy, cabbage, and broccoli, are also excellent sources because their calcium is highly absorbable. 1In contrast, although spinach and Swiss chard contain calcium, their high oxalate content means your body absorbs very little of it.1

To help meet calcium needs, experts recommend regularly including calcium-fortified foods, such as plant-based milks, juices, and cereals, or taking a calcium supplement if needed.1 Cooking methods, such as boiling certain high-oxalate vegetables, can also reduce oxalate levels and slightly improve calcium absorption.1


Iron

Iron plays an important role in carrying oxygen throughout the body, producing energy, supporting your immune system, and maintaining normal brain function.1

Vegans often eat just as much (or even more) iron than people who eat meat.4,5,15 However, plant foods contain only non-heme iron, which isn't absorbed as efficiently as the heme iron found in animal foods.4,5,15 Because of this lower absorption, the Dietary Reference Intake (DRI) for iron is 1.8 times higher for vegetarians and vegans than for omnivores.1

Good plant-based sources of iron include lentils, beans, pumpkin seeds, dried fruit, leafy greens, fortified foods, and even dark chocolate!  

To help your body absorb more iron, pair iron-rich foods with a source of vitamin C, such as citrus fruits, strawberries, bell peppers, or tomatoes.1 Cooking with cast iron cookware or using an iron ingot while preparing food may also slightly increase the iron content of meals, although these methods should be viewed as helpful additions rather than replacements for eating iron-rich foods.16


Zinc

Zinc is an essential mineral that supports a healthy immune system, helps maintain the lining of the intestines, and plays important roles in metabolism, hormone function, and overall growth and repair. 17–19

Research consistently shows that vegans tend to have lower zinc status than omnivores.5,7,18,20 This is due not only to the lower amount of zinc found in many plant foods, but also because many zinc-rich plant foods contain phytates, which are naturally occurring compounds in legumes, whole grains, nuts, and seeds that can reduce zinc absorption. 18–20 Because of this lower bioavailability, zinc requirements for people following strict vegetarian diets may be up to 50% higher than those for omnivores.21

Good plant-based sources of zinc include whole grain breads and cereals, rolled oats, brown rice, legumes, tofu and other soy foods, nuts, seeds, and fortified breakfast cereals.

To help maximize zinc absorption, regularly include zinc-rich foods in your diet and use food preparation methods such as soaking, sprouting, fermenting, or using yeast-leavened breads, which can reduce phytate levels and improve zinc absorption.17,22 Zinc-fortified foods or a low-dose supplement may also be helpful if dietary intake or zinc status is low.17,22


Iodine

Iodine is an essential trace mineral needed to produce thyroid hormones, which help regulate metabolism, growth, and brain development.1,23,24

Most plant foods are naturally low in iodine, making it one of the nutrients that requires special attention on a vegan diet. Research consistently shows that vegans have lower iodine intakes and lower iodine status than vegetarians and omnivores.3–5,7,24,25

The most reliable dietary source of iodine for vegans is iodized salt. Some fortified foods may also provide iodine, and an iodine supplement may be appropriate for some individuals. Regular use of iodized salt (up to 5 g per day) is considered a safe, effective, and inexpensive way to help meet iodine needs without increasing cardiovascular risk.3,23,24 Several expert organizations also recommend a supplement providing up to 150 µg of iodine per day, particularly for women of childbearing age, to help maintain adequate iodine status.23,24,26

Although seaweed is often thought of as a good iodine source, it is not a reliable option. The iodine content of seaweed (especially kelp) can vary dramatically and may provide excessive amounts of iodine, which can negatively affect thyroid function. For this reason, seaweed and kelp-based supplements are not recommended as a primary source of iodine.23


Omega-3 Fats

Omega-3 fats are essential for overall health and play important roles in the structure and function of cells, the brain, eyes, and nervous system. They also help produce compounds involved in normal inflammation and other important body processes.27

Because vegan diets exclude fish and seafood (the primary sources of the long-chain omega-3 fats EPA and DHA) vegans typically consume less of these fats than omnivores.28 Although the body can convert the plant omega-3 fat ALA into EPA and DHA, this conversion is very limited.29 As a result, studies consistently show that vegans have lower blood levels of EPA and DHA than people who eat fish or other animal products.28,30–32

Good plant sources of ALA include ground flaxseed, chia seeds, hemp seeds, walnuts, canola oil, soy foods, wheat germ, and leafy green vegetables.30,31

To support omega-3 intake, regularly include ALA-rich foods in your diet and avoid consuming excessive amounts of omega-6-rich oils, which may further reduce the body's conversion of ALA to EPA and DHA.29,31 While there are currently no official omega-3 recommendations specifically for vegans, some experts suggest consuming 2-4 g of ALA and 100-300 mg of DHA per day.30,31 For those looking to optimize their long-chain omega-3 status, a microalgae-derived EPA and/or DHA supplement is considered the most effective option.28,31,32


Protein

Protein is an essential nutrient that provides the building blocks your body needs for growth, tissue repair, muscle maintenance, immune function, and the production of enzymes and hormones.33 How much protein you need depends on factors such as your age, body size, and activity level.

Many people assume it's difficult to get enough protein on a vegan diet, but research shows that well-planned vegan diets can easily meet protein needs. There are no established biological markers indicating protein deficiency among vegetarians or vegans consuming typical Western diets.34 While the minimum protein recommendation for adults is 0.8 g/kg/day, many experts now suggest aiming for 1.2–1.6 g/kg/day to support overall health, especially for active individuals.33,35–37

Excellent plant-based protein sources include beans, lentils, tofu, tempeh, edamame, seitan, soy milk, whole grains, nuts, seeds, and pseudocereals such as quinoa. Soy foods are especially notable because they provide a high-quality protein that is comparable to many animal proteins.34,38

At home, meeting your protein needs is often as simple as building meals around protein-rich plant foods. The bigger challenge is frequently eating out, where vegan options may be limited to items that are low in protein, such as vegetable-based entrées, salads, or sometimes just a side of fries. When possible, look for meals that include beans, lentils, tofu, tempeh, or other soy foods to help make your meal more satisfying. There's also no need to worry about combining complementary proteins at the same meal - eating a variety of protein-containing plant foods throughout the day is enough to provide all of the essential amino acids your body needs.34


Eating a healthy vegan diet isn't about chasing perfection or obsessing over every nutrient. It's about building sustainable, thoughtful habits over time. By regularly including a variety of whole plant foods, choosing fortified foods when appropriate, and supplementing nutrients like vitamin B12 (and others if appropriate), you can confidently meet your nutritional needs. Remember that nutrition is highly individual, so routine blood work and guidance from a healthcare professional can help ensure your diet continues to support your health for years to come.
